What Are Macros, and Why Split Your Calories This Way?

A calorie target tells you how much energy to eat; a macro split tells you what to build that energy from. The three macronutrients — protein, carbohydrate and fat — each play a different role in the body, and the balance between them can meaningfully affect how you feel, perform and hold onto muscle while eating at a given calorie level, even when total calories stay the same.

  • Protein (4 kcal/g): builds and repairs muscle, supports immune function, and is the most satiating macronutrient gram-for-gram, meaning it tends to help control hunger during a calorie deficit.
  • Carbohydrate (4 kcal/g): the body’s preferred, most readily available fuel source, particularly important for higher-intensity exercise performance and glycogen replenishment.
  • Fat (9 kcal/g): essential for hormone production (including testosterone and oestrogen), supports absorption of fat-soluble vitamins (A, D, E, K), and contributes to satiety and food palatability.

How This Calculator Sets Your Split

Rather than applying one fixed ratio (like the popular but arbitrary “40/30/30”) regardless of who is using it, this calculator sets protein and fat based on your body weight and goal, then fills the remaining calories with carbohydrate:

Protein is set slightly higher relative to bodyweight during a fat-loss phase specifically because research on protein needs during a calorie deficit consistently shows higher intakes help protect lean muscle mass while losing fat, compared to lower protein intakes at the same deficit. Fat is given a floor high enough to support hormonal health and nutrient absorption in every goal, with carbohydrate absorbing the remaining calories to fuel training and daily activity.

Why Protein Is Set by Bodyweight, Not Percentage

Many macro calculators set protein as a flat percentage of total calories (e.g. “30% protein”), which creates a problem: at a lower calorie target, a flat percentage can produce a protein gram target too low to protect muscle, and at a very high calorie target, the same percentage can produce more protein than is actually useful. Setting protein directly by bodyweight (grams per kg) avoids this — it scales with the amount of muscle tissue you actually have to maintain or build, independent of how many total calories you happen to be eating. This is also why two people with very different calorie targets but similar bodyweight can end up with fairly similar protein gram targets despite quite different total calories and percentages.

How to Use Your Macro Result in Real Life

You do not need to weigh every gram of food forever to benefit from a macro target. A practical approach many people find sustainable: identify a handful of protein sources you eat regularly (chicken breast, eggs, Greek yoghurt, whey protein, tofu, fish) and know roughly how much of each hits your daily protein target; build meals around a palm-sized portion of protein, a fist-sized portion of carbohydrate-dense food, and a thumb-sized portion of fat-dense food as a rough visual guide; and use a tracking app for a couple of weeks at the start to calibrate your eye for portions, then track more loosely once you have a feel for it. Many people also find it easier to hit protein and fat targets consistently first, since these tend to come from a smaller, more predictable set of foods, then let carbohydrate naturally fill whatever calories remain from vegetables, grains and fruit.

Common Macro-Tracking Mistakes

The most frequent mistake is chasing macro precision while losing sight of total calories — hitting your macro grams exactly but overshooting total calorie intake still stalls fat loss, since the calorie deficit itself is what drives weight change, and the macro split determines composition and how you feel getting there. A second common mistake is forgetting to log cooking oils, sauces, dressings and drinks, which are often calorie- and fat-dense and easy to under-count. A third is treating a single “off” day (a meal out, a birthday) as a diet failure rather than looking at weekly averages, which smooth out normal day-to-day variation. Meal Timing and Macro Distribution

Once your daily macro totals are set, how you distribute them across the day is a secondary but still useful consideration. For protein specifically, research on muscle protein synthesis generally supports spreading intake across 3–4 meals of roughly 0.3–0.4 g/kg bodyweight each, rather than consuming the bulk of daily protein in a single meal, since the body can only make limited use of a very large single protein dose for muscle-building purposes at once. Carbohydrate timing matters more for people training at higher intensities or volumes — having carbohydrate available before and after demanding training sessions can support performance and recovery — but for most recreational exercisers and for general health goals, total daily carbohydrate intake matters considerably more than precise timing. Fat is generally the most flexible macro in terms of timing and can be distributed however fits your eating pattern and preferences.

Hitting Protein Targets on a Vegetarian or Vegan Diet

Plant-based protein sources — lentils, chickpeas, tofu, tempeh, edamame, seitan, plant-based protein powders, and combinations of grains and legumes — can absolutely support the same protein targets as an omnivorous diet, though it often takes slightly more deliberate planning. Plant proteins are sometimes described as “incomplete” (lower in one or more essential amino acids relative to animal proteins), but eating a variety of plant protein sources across the day comfortably covers this for the vast majority of people, without needing to carefully pair specific foods within the same meal, as older nutrition advice once suggested. Because many plant protein sources are somewhat less calorie-dense per gram of protein than lean meat or dairy, vegetarians and vegans aiming for a higher protein target may find they need to eat a larger volume of food, or lean more on concentrated sources like tofu, tempeh, seitan, or a protein powder, to hit the same gram target comfortably within their calorie budget.

Fibre: The Often-Overlooked Fourth Piece

Fibre is technically a type of carbohydrate, but it behaves differently in the body — it is not broken down and absorbed for energy the way sugars and starches are, and it plays an important role in digestive health, blood sugar stability, and satiety. UK dietary guidance commonly recommends around 30g of fibre per day for adults, a target many people fall short of. When building your carbohydrate intake around your macro target, prioritising fibre-rich sources — vegetables, fruit, wholegrains, legumes — over refined, low-fibre carbohydrate sources generally supports better fullness and digestive health at the same total carbohydrate gram target.

What a Day of Eating Might Look Like

To make the numbers concrete: for someone with a 2,200 kcal target and a fat-loss macro split (2.2 g/kg protein, ~30% fat, remainder carbohydrate) at 80 kg bodyweight, that works out to roughly 176 g protein, 73 g fat, and 187 g carbohydrate for the day. In practical food terms, that might look like a breakfast of Greek yoghurt with oats and berries, a lunch built around a large chicken or tofu salad with rice, a dinner of fish or lean beef with potatoes and vegetables, and a couple of protein-forward snacks (a protein shake, cottage cheese, or a handful of nuts) filling any remaining gap — spread across whichever meal pattern and timing genuinely fits your day, since the specific structure matters far less than hitting the totals consistently.

Sports-nutrition research generally supports somewhere around 1.6–2.2 g of protein per kg of body weight per day for people actively trying to build or preserve muscle, with intakes toward the higher end of that range often recommended during a calorie deficit specifically to help protect lean muscle mass while losing fat. For general health without a specific muscle-building or fat-loss goal, requirements are lower — commonly cited general population guidance is closer to 0.8 g/kg, though many nutrition professionals now suggest higher intakes are broadly beneficial for most active adults.

Are low-carb diets better for fat loss than balanced macros?

Research comparing low-carb and higher-carb diets at matched calorie deficits and protein intakes generally finds similar fat-loss outcomes between approaches over the medium term — total calorie balance and protein intake tend to matter more for fat loss specifically than the exact carb-to-fat ratio. Low-carb approaches may suit some people better for appetite control or personal preference, and some higher-carb approaches suit others better for training performance, but neither is inherently superior for fat loss when calories and protein are held constant.

Do I need to hit my macros exactly every day?

No. Treat your macro numbers as a target range rather than an exact daily requirement — being within roughly 5–10 grams of a target on a given day makes no meaningful practical difference. What matters far more is consistency across a week or more: hitting your calorie target and getting reasonably close to your protein target most days will produce results very similar to hitting every number exactly, with far less stress involved.
